What Happens When You Run Out of Fuel Mid-Workout
Here's the reality of what goes on inside your body when you train fasted.
Your muscles run on glucose. Glucose is stored as glycogen — primarily in your liver and muscles. When you haven't eaten, those stores are low. When you start working out hard, your body burns through what little glycogen it has left fast. In most people, that window is about 20 minutes of moderate to intense exercise.
Then what?
Your body needs energy right now. And here's the thing: fat takes time. Converting stored body fat into usable energy is a slow process — we're talking hours, not minutes. Fat is a slow-burning fuel. It's great for low-intensity, long-duration activity. But when you're pushing hard on a treadmill or lifting weights, your body needs quick energy.
So it goes looking for something faster.
And unfortunately, the fastest fuel source available in a fasted, depleted state is your own lean muscle tissue.
Your Body Is Burning Muscle — Not Just Fat
When your energy stores run dry and intensity is high, your body triggers a process called gluconeogenesis. In plain terms: it breaks down muscle protein, converts the amino acids into glucose, and uses that glucose for energy.
This is driven by a hormone called cortisol. When cortisol is secreted, it causes a breakdown of muscle protein. The amino acids from that broken-down protein are released into the bloodstream and used by the liver to synthesize glucose for energy.
Cortisol also climbs during overnight fasting. Because chronically high cortisol can trigger gluconeogenesis — converting amino acids from muscle into glucose — this raises serious concerns about muscle preservation.
So while you're hammering away on the treadmill thinking you're getting stronger and leaner, your body is quietly breaking down the very muscle you're trying to build.
This Is Why You're Not Seeing Results
Here's the cycle I see play out with clients all the time:
You work out fasted → your body cannibalizes lean muscle for fuel → that night, your body works to rebuild what it lost → you work out fasted again → repeat.
You're building it back and then tearing it down again. Over and over. You're spinning your wheels and wondering why your body composition isn't changing. This is why. You're not making progress — you're just recovering from the damage you caused.
When you train in a fasted state, you risk the body breaking down muscle protein as an energy source, as there isn't enough glycogen available. By having glycogen and amino acids available in the blood — from a carbohydrate and protein-rich pre-workout meal — you protect existing muscles and create optimal conditions for growth.
The Breakfast Problem: Heavy Carbs Are Not the Answer Either
I hear this from clients constantly. They either skip breakfast entirely, or they load up on something heavy in carbs — a bagel, cereal, juice, toast — and call it a pre-workout meal.
Neither works.
Skipping breakfast leaves you running on empty. And heavy carbs alone spike your blood sugar, give you a short burst of energy, and then drop you — often right in the middle of your workout.
What your body actually needs is protein.
Why Protein Is the Key to Breaking Your Fast
When you break your fast with protein, you give your body something critically important: amino acids. Those amino acids are the building blocks your muscles need. Having them circulating in your bloodstream before you train means your body doesn't have to go looking for them elsewhere — it doesn't have to break down your muscle to find them.
Consuming protein before a workout can help to reduce muscle protein breakdown — the process by which the body breaks down muscle tissue for energy — resulting in the preservation of muscle mass and support of muscle recovery.
Studies show that eating protein 30 to 45 minutes before working out is best. This allows for optimal digestion and absorption of amino acids.
Aim for 20 to 30 grams of protein in your pre-workout meal. Combined with some complex carbohydrates for fuel, you give your body what it actually needs to perform — and to protect what you've already built.
What a Real Pre-Workout Breakfast Looks Like
You don't need anything complicated. Here are some options that work:
Eggs and whole grain toast — fast protein, steady carbs, easy to digest
Greek yogurt with berries — 15-20 grams of protein with natural sugar for quick fuel
Oatmeal with a scoop of protein mixed in — sustained energy plus muscle protection
Cottage cheese with fruit — underrated, high protein, easy on the stomach
A smoothie with protein, banana, and nut butter — quick to make, quick to digest
Eat it 30 to 60 minutes before you train. That's it. That's the move.
The Bottom Line
Working out on an empty stomach isn't discipline. It's counterproductive.
You're not burning more fat. You're burning muscle. You're creating a cycle of breakdown and recovery that keeps you stuck. And you're doing it every single morning while wondering why nothing is changing.
Feed your body before you train. Prioritize protein when you break your fast. Give your muscles what they need to perform and grow — instead of becoming the fuel.
